A landmark 2013 meta-analysis by Schoenfeld, Aragon & Krieger examined 23 studies on protein timing and muscle hypertrophy. Their conclusion: the apparent timing effect largely disappeared when total daily protein intake was equated (Schoenfeld et al., 2013).

What actually helps: even distribution
A 2018 systematic review found that distributing protein evenly across 3–4 meals (rather than loading it all at dinner) produced modestly better muscle protein synthesis throughout the day (Areta et al., 2013; Morton et al., 2018).
